The Exercise Physiology of Work-to-Rest (W:R) Ratios

Every structured interval workout manipulates the mathematical ratio between muscular exertion and cardiovascular recovery to target distinct biological energy pathways: the phosphagen (ATP-PC), glycolytic (lactic), and oxidative (aerobic) systems.

Custom interval timers allow coaches and athletes to dial in bioenergetically optimal ratios tailored to specific training adaptations rather than generic fitness templates:

Training ProtocolWork : Rest RatioTypical IntervalPrimary Energy SystemTarget Physiological Adaptation
Training Protocol Sprint Interval Training (SIT) Work : Rest Ratio 1:5 to 1:6 Typical Interval 10s sprint / 50s rest Primary Energy System ATP-PC (Phosphagen) Target Physiological Adaptation Maximal neurological power, explosive acceleration, zero lactate build-up.
Training Protocol Lactate Threshold (HIIT) Work : Rest Ratio 1:1 to 1:2 Typical Interval 30s work / 30–60s rest Primary Energy System Fast Glycolytic Target Physiological Adaptation Buffering capacity, hydrogen ion clearance, elevated anaerobic threshold.
Training Protocol Tabata Protocol Work : Rest Ratio 2:1 Typical Interval 20s max / 10s rest Primary Energy System Glycolytic + VO2 Max Target Physiological Adaptation Acute metabolic crisis, rapid mitochondrial biogenesis, EPOC stimulus.
Training Protocol Circuit Metcon Work : Rest Ratio 3:1 Typical Interval 45s work / 15s rest Primary Energy System Glycolytic & Aerobic Hybrid Target Physiological Adaptation Caloric expenditure, muscular endurance, high metabolic density.
Training Protocol Combat / Boxing Rounds Work : Rest Ratio 3:1 Typical Interval 3 min work / 1 min rest Primary Energy System Mixed Aerobic & Phosphagen Target Physiological Adaptation Cardiovascular stamina, sustained striking output under cumulative fatigue.

Excess Post-Exercise Oxygen Consumption (EPOC) & Mitochondrial Signaling

The primary advantage of high-intensity interval conditioning over steady-state cardio lies in Excess Post-Exercise Oxygen Consumption (EPOC) — colloquially known as the 'afterburn effect'. Following high-intensity intervals, the body requires elevated oxygen consumption for hours to restore glycogen reserves, re-oxygenate myoglobin, and clear systemic lactate.

At the molecular level, brief bouts of near-maximal mechanical output deplete intracellular ATP and activate AMP-activated protein kinase (AMPK) and p38 MAPK. These signaling enzymes stimulate PGC-1α, the master regulator of mitochondrial biogenesis, essentially prompting your muscle cells to synthesize more energy-producing mitochondria.

Frequently Asked Questions

How do I edit my custom interval workout?

Click either the 'Custom' button in the top navigation bar or the sliders icon in the bottom utility dock. A configuration modal will appear allowing you to adjust Prep Countdown, Work Interval, Rest Interval, and Total Rounds.

Are my custom interval settings saved permanently?

Yes. Whenever you save a custom workout, the values are automatically stored in your browser's local storage. Whenever you reload this page or return later, your exact workout settings will be restored instantly.

Can I use this timer for EMOM workouts with zero rest?

Yes. Simply set the Work interval to 60 seconds (or your desired minute length) and set the Rest interval to 0 seconds. The timer will automatically advance directly to the next minute interval when the work period ends.

Which display mode is best for gym workouts?

For gym workouts where your device is set on a bench, shelf, or mounted on a wall, the Industrial LED Scoreboard offers high-contrast 7-segment digits and backlit status lamps (PREP / WORK / REST) designed for maximum legibility from across the room.

Does the timer keep running if my phone or screen turns off?

oTimers automatically requests an active Screen Wake Lock when a workout starts, preventing your phone, tablet, or laptop screen from dimming or falling asleep during your training session.
